7 Yoga Poses That Cured My Chronic Back Pain (After Doctors Said Nothing Would)

I want to be careful with the word “cured.” Nothing in the body is ever permanently fixed. But after three years of chronic lower back pain — of physiotherapy, painkillers, ergonomic chairs, and standing desks — a consistent yoga practice did what nothing else managed: it made me forget my back existed.

Before I share the poses, a critical disclaimer: please practice under guidance, especially if you’re in pain. The wrong yoga pose done incorrectly can make back pain worse. Why Yoga Works for the Back (The Science)

Most chronic back pain is not structural — it’s muscular and postural. Hours at a desk create tight hip flexors, weak glutes, and shortened hamstrings. These imbalances place disproportionate load on the lumbar spine. Yoga addresses this by lengthening the muscles that have shortened, strengthening the ones that have gone dormant, and — critically — teaching the nervous system to release the chronic tension grip that pain creates.

A 2017 study in the Annals of Internal Medicine found yoga to be as effective as physical therapy for chronic lower back pain. A 2021 Cochrane Review confirmed that yoga produces moderate improvements in back-specific functional disability. This is no longer alternative medicine — it is medicine.

The 7 Poses

1. Child’s Pose (Balasana)

The first stop on the journey. Child’s pose gently decompresses the spine, relaxes the lower back muscles, and activates the parasympathetic nervous system. Hold for 2–3 minutes with a bolster under the torso if needed.

2. Cat-Cow (Marjaryasana-Bitilasana)

The single most underrated sequence for spinal health. Moving the spine through flexion and extension with breath synchronisation restores intervertebral disc nutrition and warms up the deep spinal muscles. Do 10 slow rounds every morning before getting out of bed.

3. Supine Twist (Supta Matsyendrasana)

This is where most of my students first feel relief. The supine twist releases the QL (quadratus lumborum), the deep back muscle most responsible for lower back pain. Let gravity do the work — don’t force the knee to the floor.

4. Bridge Pose (Setu Bandha Sarvangasana)

Bridge pose reactivates the glutes, which are chronically underused in desk workers. Weak glutes force the lower back to compensate. Even holding a bridge for 30 seconds daily creates significant change over time.

5. Legs Up the Wall (Viparita Karani)

My personal favourite for end-of-day recovery. This passive inversion drains fluid from the legs, gently stretches the hamstrings, and triggers a full nervous system reset. Hold for 10 minutes with your eyes closed.

6. Low Lunge (Anjaneyasana)

Tight hip flexors pull the lumbar spine into excessive curvature. The low lunge is one of the most effective hip flexor openers available and is accessible to almost all students, including absolute beginners in our beginner yoga classes.

7. Sphinx Pose

For those with herniated or bulging discs (consult your doctor first), sphinx pose is a gentle backbend that promotes disc rehydration and reduces nerve compression. It looks deceptively simple. Its effects are profound.

The Protocol That Actually Works

Here’s what I recommend to every student who comes to us with back pain at our Bangalore studio: start with 20 minutes every morning, three of the above poses, held longer than you think necessary. Consistency over intensity. Within six weeks, the results are almost always measurable.
