Most fitness and weight loss advice is written for people already in the game.
People who are already exercising a few times a week, already trying to eat reasonably well, who just feel they need tighten things up or tweak them a wee bit to make more progress.
If that’s not you, because you’re not ‘in the game’ at all and currently overweight and really not sure where to begin, then you probably don’t get much from most health and fitness articles.
So this one is for you.
During the first Covid lockdown I completed the Couch to 5K programme with my teenage son.
Neither of us were runners (I’m a fitness coach but weight training is my ‘thing’), and my mid-40s knees and shins had made it fairly clear they weren’t interested in me suddenly taking up regularly running any further than a quick dash for the bus!
If you’re not familiar with it, the genius of C25K is that it builds up so gradually from mostly-walking to mostly-running that by the time you’re running for 30 minutes straight you’ve barely noticed yourself getting there.
We finished the program and felt rightly felt proud of ourselves (plus my son couldn’t get away from me and my incessant Life Advice during our runs, a win-win for me!).
Anyway the C25K approach is exactly what I want to apply to losing weight.
So we’re not talking a dramatic overhaul. This is not a plan that requires you to already be halfway there, but instead I wanted to give you a 12-week progression that starts exactly where you are right now, on the couch and confused, and builds from there.
By week 12 the goal is to have achieved three things:
- a daily movement habit (so exercise doesn’t feel like a big thing to procrastinate about);
- 5kg/11lbs of genuine fat loss, and
- the knowledge that you can actually do this (which turns out to be the most valuable thing of all).

Before we start: where the calories are actually hiding
In 16 years of coaching I’ve had countless overweight clients describe their meals to me and they sounded pretty good.
Reasonable portions, decent amount of protein, plenty of fruit and veg. All the right things.
And yet the weight isn’t shifting.
But when we looked at stuff outside of meals there was always:
- The handfuls of cheese cubes while making dinner.
- The glass of wine on Tuesday that became two/three.
- The snacks at someone’s desk.
- The weekend that started Friday evening and didn’t really end until Sunday night.
- The spoonfuls of whatever the kids left on their plates.
None of it feels significant in the moment, but all added up it’s often an extra 500 to 800 calories a day, which cancels out all your sensible decisions at mealtimes.
This is why the first phase of this plan in Weeks 1–3 doesn’t touch your meals at all. Let me explain…
Weeks 1–3: Move daily and only eat at mealtimes
To kick things off we’ve two rules and two rules only.
Rule #1 Walk every day.
It doesn’t need to be long, just get out of the house and move, twenty to thirty minutes is enough to start, and it doesn’t need to be fast either.
Do it daily, because building the habit of moving every day is the foundation we need to build here.
A walk before breakfast is great as you’ll burn some calories from stored fat. Or a walk after dinner works well too because it keeps you out of trouble by getting you away from the snack cupboard!
Rule #2 Only eat at mealtimes.
No snacking between meals, no calories after dinner, nothing while cooking.
If it’s not breakfast, lunch or dinner, it doesn’t go in your mouth.
Drink water, black coffee, or tea as much as you like.
For a lot of people this one change alone to WHEN they eat is enough to trigger fat loss without touching a single meal. You don’t need to overhaul your meals at all just yet, just stop eating outside of them (and be OK with a couple of hours of hunger sometimes — you’ll live).

Weeks 4–7: Adjust your meals without panicking
If the weight has started to come off and your energy is good, you might not need to change much here at all.
Keep up the walking, keep the mealtime rule, and just let the calorie deficit do its work.
But if weight loss progress has slowed or not even begun, there’s no need to panic, because we have another lever to pull: meal composition.
Focus on getting a decent amount of protein at breakfast and lunch, eggs, yogurt, chicken, whatever works for you.
Protein gets you fuller faster and keeps you full (whereas we can often eat carbs forever…) and also protects what lean muscle mass you have so you’re happy with your body shape after you’ve lost weight.
Then reduce dinner portions slightly, not dramatically, literally just a small handful less of food to create a bit more of a calorie deficit without making the evening meal something you dread.
You don’t need to turn your kitchen upside down or start cooking different meals for your family, you’re just making small adjustments to what you’re already eating.
Just like the Couch to 5K, we’re building gradually without feeling overwhelmed or pushing things too hard too soon.

Week 8: The Reset
By week 8 you’ve spent seven weeks saying No, which can be exhausting.
- No to the snacks someone left in the office.
- No to the second glass of wine.
- No to the popcorn you were offered when watching the movie.
- No to cake at Mike’s party
Booo! Saying No is zero fun, and all that takes consistent mental effort and I find with coaching clients that by week 8 a lot of people are running low on that particular resource.
So week 8 is a deliberate reset.
No, sadly I don’t mean having a huge 7-Day Splurge, it’s not a free-for-all, but it’s just a case of having a week where the whole strict mealtime and no snacks rules are loosened a little, so you can recharge your discipline stores a bit.
The goal is to give your brain a genuine break from the constant decision making of being in a calorie deficit, and this also lets your metabolism recalibrate slightly after seven weeks of restriction.
In fact a brief higher calorie week can actually help fat loss resume more effectively in the final stretch.
Enjoy the week… but then obviously we’re going to get back into it!
Weeks 9–12: Finish strong
We’re back to the same weeks 4–7 approach for the final stretch.
That means walking daily, protein at breakfast and lunch, sensible dinner portions, no calories after dinner.
By now this should feel like putting on an old coat, y’know?
It’s familiar, you’ve done this before and you know how it works, and that Reset Week was specifically designed so you’d get to week 9 feeling ready and motivated instead of flagging and exhausted.
This is also the phase where things start to feel different for a lot of folks.
The habit of moving every day is embedded enough that skipping it feels wrong. A lot of people use this time for listening to podcasts, audiobooks, old music or just the sounds around them and they learn to really enjoy that time.
And the food decisions that required a serious amount of willpower on your part in week 2 now feel almost automatic.
You’re not white-knuckling it anymore, the stuff you need to eat is in the house and the stuff you’re not supposed to eat isn’t!
In my experience by the end of week 12 you should be around 5kg/11lbs lighter, you’ve been moving every day, and eating in a way that doesn’t feel like a punishment.
But more importantly you’ve proved something to yourself that no plan can prove for you in advance, that you can actually do this, that you can start from nothing and build something that sticks.
What happens after Week 12 is up to you…
Some people with more weight to lose just carry on exactly as they are, they keep losing weight gradually, throwing in the odd Reset Week where it feels needed.
Some introduce other kinds of exercise, like weights and resistance training and are happy to discover a whole new level of what their body can do.
Either way you’re fitter, healthier, slimmer and happier with your body… and no longer starting from the couch.
