Struggling to hit 15% body fat after 35? You’re not alone

Low energy, lousy sleep, stubborn fat. These are also my challenges with ageing.
Here’s the truth: 15% body fat is the sweet spot for men over 35.
- It’s not bodybuilder-schredded.
- It’s lean enough that you can see muscle, your clothes fit better, and you look pretty good walking around shirtless.
Problem is, when your body fat creeps up past 20%, your hormones shift. Your body starts converting testosterone into estrogen, and suddenly your sex drive, sleep, and energy all tank.
When you hit around 15%, a few things happen.
- Your testosterone rebounds naturally.
- You sleep deeper because your body isn’t fighting inflammation all night.
- Your energy shoots up.
- You stop relying on coffee to stay awake at 2: 00 PM.
- And yes, you actually like the guy staring back at you in the mirror.
When I was obsessed with working overtime in the lab while pursuing my master’s, I was creeping into that dad bod danger zone. Long hours in the labs, I was skipping workouts, thinking that I’ll get back on track later. Later never came. My belly was getting softer, my sleep was irregular, and my energy was gone.
But when I dialled it back to below 15%, eventually it was like flipping a switch. I wasn’t chasing six-pack abs necessarily. I just wanted to feel like my old self again.
15% isn’t just about aesthetics It’s the zone where health and strength and lifestyle balance all come together.
You don’t have to live on boiled chicken or spend 3 hours a day in the gym. You get 80% of the results with 20% of the effort, and you can still enjoy a burger on the weekend.
Moving on. Now you know why 15% matters. The next question is, how do you actually get there without wrecking your life? That’s where the 10 rules come in.
Resolution #1: Don’t Do Too Much Cardio.
Before you call it a little counterintuitive, allow me to explain. Cardio isn’t evil, but if you’re running 10 miles a day thinking it’ll burn your belly off, you need to hear this. Have you ever looked at a marathon runner versus a sprinter? Notice anything? While both have low body fat, they look completely different. A marathon runner is like skin and bones, while a sprinter looks like they stepped out of a GQ magazine.
That’s what too much cardio does. It burns fat, but it also burns a ton of muscle. So use cardio as seasoning, not the main dish.
- 2 - 3 sessions a week,
- 20 - 30 minutes walk, bike, row,
- Keep it easy, aim for Zone II Cardio. That means a heart rate somewhere around 130-140.
Resolution #2: Eating Few Calories.
Fat loss isn’t just diet and workouts. The single biggest lever you can pull during your waking hours to start burning fat is eating fewer calories.
Look, this one sounds obvious, but here’s what most guys mess things up. They think they need to go full monk mode or something with just chicken and broccoli and sadness. That works for about a week until your kid waves a slice of pizza in your face and you cave in. Then the next day you cave in, and then the next day you think, what’s the point anymore? And you just eat the whole damn pizza.
Here’s the truth that you need to drum in your ears:
You don’t need to count every calorie. You just need to eat less than you burn.
Think of your body like a checking account. If you keep depositing donuts, the account balance, also known as your gut, goes up. To lower it, you’ve got to spend more than you deposit. Eat a little less at each meal, skip the mindless snacking, you create a calorie deficit without even tracking. I’ll show you the trick later that makes it even easier. Before you think, “But I’ll lose muscle if I eat less.” That’s where rule number 3 comes in.
Resolution #3: Focus on Protein.
Protein is your best friend. Why? It keeps you full, builds muscle, and even burns more calories just by digesting it. When I was at a peak in my career, pulling back-to-back shifts, I used to slam granola bars and chips; I was hungry again in like an hour. Switch that to steak or chicken, and suddenly I could actually function.
I make an effort now to pack my meals before I go in and make sure they’re loaded with protein. They give me sustained energy throughout my entire shift. So, chew for one gram of protein per pound of body weight, spread it throughout the day. Eggs, chicken, fish, steak, protein shakes, or if you’re vegan, then make sure you’re spreading your protein out across a variety of vegetable resources, whatever works for you.
But none of this matters if you can’t stick to it. That’s where the next rule comes in.
Resolution #4: Lifting Weights.
Here is something interesting:
Cardio burns calories while you do it. Lifting weights builds muscle that burns calories all the time.
Muscle is like having money in the bank that earns interest. The more you have, the easier it is to stay lean. The thing is, muscles consume a large amount of calories, which means in the end, the more muscle you have, the more you can eat and not gain fat. Conversely, the more fat you have, the less you can eat and gain even more fat. Kind of a terrible, vicious cycle.
If you’re over 35 and you’re not lifting, you’re basically telling your muscles to go ahead and waste away. Muscle naturally declines with age, but lifting changes that script. It signals to your body to hold onto the muscle while burning fat. What you can do is hit the big four lifts: Squats, Deadlifts, Presses, and Pulls 2–3 times a week.
You don’t need any fancy machines. Just build strength and your body will handle the fat loss more efficiently. Cool part is that you don’t have to exhaust yourself with endless treadmill sessions either to see results. But you do need to move, which leads us to our next point.
Resolution #5: Move More.
You don’t need to train like an Olympic sprinter. You just need to stop sitting like a statue. Movement isn’t about burning hundreds of calories. It’s about keeping your metabolism awake. Walking, standing, chasing your kids, taking the stairs, these small things add up to hundreds of extra calories every day.
Aim for about 8,000 to 10,000 steps a day. Forget perfection, just move more than you do right now. Here’s a magic trick for you. If you pair movement with this next rule, fat loss becomes way easier.
Resolution #6: Don’t Break The Streak.
This is the rule that makes or breaks you. Most guys go all in for two weeks, then they crash and burn. It’s like trying to sprint an entire marathon. Anything that you do in life that is worthwhile takes small, consistent daily actions

Two lifts a week, you always make. A protein shake for breakfast, you always drink. Doable beats extreme. In the game of fat loss, consistency is king. This next rule is more important than all of these things combined.
Resolution #7: Get Better Sleep.
Getting good sleep is the most fundamental thing you can do to improve your overall health in every aspect. When you get poor sleep, your testosterone drops, your cortisol spikes and your cravings skyrocket.
Sleep is the foundation of all health. With workload on somedays, I have had my share of sleepless nights, and I will tell you, after those sleepless nights, my appetite was out of control, my workout sucked, and I felt like I got beaten with a bat. So you need to be like a little kid again and set a bedtime.
Stop eating 2–3 hours before bed. You need to kill the screens an hour before and aim for 7–8 hours. Even one extra hour can be a complete game changer.
But here’s the thing, none of this works if you don’t fix what’s going on between your ears.
Resolution #8: Change Your Mindset.
The way you see yourself has a huge impact on who you become. You must re-imagine yourself and your body will follow suit.
When I was pursuing my PhD, my research guide told me I was the best student she had ever worked with. Whether or not that was true, it made me work harder than I ever had to live up to what she said.
You need to start reframing how you think about yourself. If you want to be a focused guy with an amazing body, then you need to start telling yourself that. You need to start talking to yourself that way. Just like pro athletes, use the power of visualisation and set affirmations to change your own mind.
The fastest way to lock the mindset in: don’t do it alone, which leads us to the next point.
Resolution #9: Get A Good Support System.
Every soldier, every agent, every athlete, they all have a team. Lone wolves die in the wild.
Do not underestimate having someone to back you up and also to hold you accountable. So find a workout partner, a coach, or even just tell your significant other or your kids what you’re aiming for.
Resolution #10: Define Your Goals.
If you don’t know where you’re going, you’ll definitely quit halfway through. Goals will give you a clear objective. Here, the goal is to reach 15% body fat, and a more holistic goal is to reclaim energy, strength, and overall health so that you can live a fulfilled life and not just survive each day.
Write it down and it should be as detailed as possible based on your needs and capacity.
You have to then live up to your commitment by reading your goals daily. Backtrack your goals into weekly targets. This gives you direction and motivation to wake up every morning.
