Most of us over 50 grew up thinking about food in pretty simple terms. Eat well, feel good. Skip the vegetables long enough and pay the price. Cause and effect. Pretty straightforward stuff.
But the science has moved on from that, and what it’s saying now is worth paying attention to, because it changes how seriously you need to take what you put on your plate every single day.

The problem is this: in conditions of chronic disease, aging, and prolonged inactivity, elevated myostatin expression becomes a key mechanism driving muscle loss. Your body ramps up production of a protein whose entire purpose is to stop your muscles from growing or holding onto what they have.
And here’s where nutrition enters the picture, because what you eat plays a direct role in how much myostatin your body produces. In healthy individuals, moderate exercise and good nutrition can effectively reduce myostatin levels, promoting muscle synthesis. Flip that around and you start to see the problem. More than one in three adults between ages 51 and 60 are not meeting their recommended daily protein intake, and those 70 and older are consuming even less. That’s not junk food territory. And here’s the part that catches a lot of people off guard. Older adults’ muscles can’t use dietary protein as effectively as younger people to maintain muscle, which is why experts suggest people over 50 should consume approximately 50 percent more protein than current standard recommendations, targeting around 1.2 grams per kilogram of body weight per day.
That gap matters. A lot.

Research found that consuming higher-quality protein supplements at breakfast and lunch increased muscle building in older adults by almost 10 percent, which is meaningful when you’re fighting age-related loss.
Spread it across meals. Protein timing matters more than most people realize. Dumping all your protein into one meal is less effective than distributing it. Aim for 25 to 35 grams per meal, not 10 at breakfast and 70 at dinner.
Don’t ignore the rest of the plate. A high-quality, well-balanced diet paired with exercise can work together to prevent muscle loss, which means the omega-3s in salmon, the micronutrients in vegetables, and the quality of your carbohydrates all play a supporting role. Protein isn’t the whole story, it’s just the loudest chapter.
Lift something heavy. Resistance training is the other side of this equation. You can eat perfectly and still lose muscle if you’re not giving your body a reason to keep it. Myostatin levels respond to physical exercise, which means your gym time is doing more than building strength. It’s sending a signal at the cellular level.
Cut the ultra-processed food. This isn’t about being perfect. It’s about recognizing that the consistent background noise of processed food, inflammatory fats, and excess sugar is part of what keeps myostatin levels elevated. It’s not a morality issue. It’s a biochemistry issue.
The Bottom Line
You are not just what you eat. You are, in a very real biological sense, how your cells respond to what you eat over time. For people over 50, that distinction matters more than it ever has, because the margin for neglect gets smaller with every year.
