I used to eat a full plate of pasta and ask for seconds. Now I get four or five bites into dinner, set my fork down, and sit there for a minute trying to figure out if I’m actually full or just done dealing with food for the day. That’s life on Zepbound, eight months in.

The drop in appetite wasn’t the hard part. The hard part has been figuring out how to hit a real protein number when my stomach has the capacity of a teacup. Trying to build a muscle-preservation diet around three or four bites of anything is genuinely difficult, and most generic advice out there doesn’t account for that at all.

So here’s a full day, with actual portions and protein counts. This isn’t a strict GLP-1 meal plan I follow every single day. It’s closer to what a decent day looks like when I’m not too nauseous to function, and I’ve actually been to the grocery store.

7:30 a.m. A cup of Fage 2% Greek yoghurt, a tablespoon of peanut butter stirred in, and a small handful of frozen blueberries microwaved for 30 seconds, so they go a little jammy — about 24 grams of protein, 5 minutes to make. I’ve tried other Greek yoghurts, and they’re fine, but Fage holds up better when you stir something thick into it. Less watery, more like pudding.

10:30 a.m. Half a cup of cottage cheese with everything bagel seasoning and a few cherry tomatoes cut in Half. About 12 grams of protein, 2 minutes. I spent years thinking cottage cheese was something my grandmother ate, and now it’s one of the only things that doesn’t sit heavy or leave me feeling puffy an hour later. If your stomach handles dairy okay, it’s worth a second look. Mine’s full-fat, which I know some people avoid, but the low-fat versions taste like wet chalk to me.

1:00 p.m. A bowl with 4 ounces of shredded chicken thigh, a third of a cup of rice, and roasted zucchini. About 28 grams of protein, 20 minutes including cook time. The trick that changed everything for me was switching from chicken breast to thighs and poaching them in broth instead of baking. I dried out so many chicken breasts trying to hit my numbers that I started dreading lunch entirely. Thighs forgive you. Shred them while they’re still warm and they stay moist in the fridge for days.

4:00 p.m. One scoop of unflavored whey protein mixed into a small glass of milk, sipped slowly over about twenty minutes — roughly 24 grams of protein, 1 minute to make, longer actually to get through. If I try to drink this the way I used to drink protein shakes before Zepbound, I feel it almost immediately. Slow sips at room temperature work much better than cold, fast sips.

7:00 p.m. 3 ounces of baked salmon, mashed cauliflower, and a small pile of steamed green beans. About 21 grams of protein, 15 minutes. By dinner, my appetite is mostly gone, so this looks like a small portion on the plate, and that’s fine. I used to feel strange about how little food ends up there now. I don’t anymore.

That adds up to roughly 109 grams of protein for the day, close enough to 110 that I’m not losing sleep over the last gram.

A few things this kind of eating has taught me. Smaller, more frequent protein hits work better than cramming it all into two big meals. Texture matters more than flavour when you’re nauseous, so anything too rich or too dense gets pushed aside even if it’s technically the better choice on paper. And if you’re searching for high protein recipes for weight loss while you’re on one of these drugs, skip anything that assumes you can sit down and eat a 6-ounce chicken breast. You probably can’t, not for a while, and that’s not a failure on your part.

If you want to try this, don’t overhaul your whole day tomorrow. Pick one meal, swap in something from this list, and see how your stomach handles it by mid-afternoon. That’s a more honest test than trying to hit 110 grams cold.
